Audiofuel the Yelling way

I have harped on about Marathon Talk countless times in this blog. Having picked up on it at it’s launch I have listened to almost all of Tom Williams and Martin Yellings thoughts, ramblings and musings on running.

Martin Yelling is husband of British Olympian Liz Yelling. He is a coach and is very very passionate about running and getting people into running. To add to the YellingGlobalRunningDomination™ he has added an Audiofuel Interval training design to his arsenal.

Following the same principle as the other audiofuel tracks the bpm derives your footfall and by adjusting this value it’s possible to simulate faster running. It adopts the same concepts as a Spin session at the gym. Martin has introduced his ideal 3 minute pyramid session. The track I have hits 180bpm but pyramids from 160->170->180 TWICE. Talking the runner through the session with verbal hints it forces you to push on where possibly you would give up.

I highlighted the word twice during the previous paragraph as when I did it, it was the second time that pushed me hard. Giving all I had in the fastest 3mins at 180bpm I only had 3 minutes to recover and go round over again – this time knowing exactly what to expect!

18 minutes later I was jogging back to the flat, exhausted and covered in sweat. I didn’t really fancy going out for a run beforehand but when I returned I was buzzing and I had only been out for a relatively short time!

Love these audiofuel tracks, they are great for individual training as I tend to get bored of my standard playlists and these offer a unique edge to what you would expect. Can’t wait to get my hands on the hardest bpm track although will make sure the hospital is on speed dial on my phone before going out on that one!!

Rock on with the next track AF, or maybe I should just stick to the current ones a few more times!

A tough two days…

Its midweek and since my long run on Friday night my running trainers have been sitting idle enjoying a rest. Obviously I was on my feet on Sunday for the Leadership in Running Course and I did do a spin session on Monday, however there has been no running.

On Tuesday I went out with my ipod loaded up with a new audiofuel track (review to follow shortly). This was a 43 minute stepped intervals session. After a 155 BPM warm up, you get 3 mins at 160 BPM, then a recovery, 3 mins at 170 BPM, then a recovery, and a 3 min sprint at 180 BPM, then a recovery. This pattern repeats twice. As you can imagine by the second time round things are getting tough and the final 180bpm pushed me HARD.

I tried to push myself equally throughout the run but with roads and crossing and evidently working on a gradient that didn’t turn out to be entirely consistent. That said I pushed my heart rate upto the high 160′s on 5/6 sessions so not too bad! At the end of the run I was suitably destroyed so I was happy!

Wednesday is “club” night and whilst we branched off from the club I still took the opportunity to use the routine of a run. I met up with Rich at his office in Horse Gaurds and having a quick tour whilst we waited for Ath. We set off for a 10miler at an 8:30-8:45 pace, heading around Hyde Park and the onto Sloane Square before heading back along the river. Looking at the splits at the end of the run it looks like we were certainly faster than the 8:30 average and baring a couple of outliers for traffic etc most splits were sub 8:15. Looking back to March time I seem to have done a lot more sub 8 runs however my heart rate now is a lot more stable and up until 8 miles my HR was below 160 in comparison to high 160′s from before.

Rest day today (Thursday) and i’m taking on lemsip to try to force away the cold that seems to be looming. Hope to go out tomorrow or the weekend and have a sports massage booked in for Saturday to get some of the rubbish out of my legs.

Audiofuel Review

A few months ago I purchased the Long session Audiofuel track to use during my marathon training. I really liked the idea and think it worked pretty well. I actually used the track on my Silverstone Half and achieved a PB.

The concept is simple, using tracks with different bpm the pace can be altered by landing your feet on the beat. Much like with spinning classes you are in essence moving to the music. The long run session sets off at a slow pace and injects different bpms throughout, all with the intention of keeping you alert and pushing you through pain barriers. I didn’t realise how much a beat in a song affected my stride and cadence until getting this track.

I decided to then download a few of the other tracks and last week I used the intermediate interval coaching session. I loved it. I have never been a huge fan of intervals, finding them repetitive and dull. The track turned the session into something much more enjoyable. It was a pyramid interval track going faster and longer and then reducing after meeting the peak of 75seconds at maximum effort or 180bpm.

The songs are all unfamiliar but that didn’t seem to bother me. I’m starting to wonder how unhelpful some of the tracks on my iPod may be. If the bpm is low perhaps I’m slowing without even knowing!

The tracks remind me a bit of the Nike+ training tracks which used to be aligned with the footpod. However, Nike appear to have given up on this approach as I haven’t seen any new ones in some while which is a shame. The Nike ones tended to involve songs you would know and coached by big names like Serena Williams, the band OK Go all adding power and credence to the tracks but the marketing, at least in the uk has been poor.

Why not check out the tracks, if you run on your own but with an iPod I think most would like and benefit from them.

Midweek Serpies Run

It’s been another poor week of running this week. That’s almost 2 back to back weeks with very little distance in my legs. Poor discipline is what I put it down to, that combined with spending time doing other sports in the gym.

As usual Monday was spin day, a real toughy this week. Jon got a new training cd and it seemed all the tracks were had a fast beat, including the hills. This session certainly got my heart rate up and as normal there was a nice puddle around my bike at the end!. On Tuesday and Thursday I headed to the pool, after 20mins of stretching I managed a 40mins swim before heading to work. I did do a little 40min jog with my colleague at lunchtime, however this was very short and came several days after the last run with him.

Wednesday is serpentine day. 3 parks decided as usual and as usual was pulled around by an ‘ill’ Rich. It was still fairly humid but we still managed an av speed of 7:40mile even with me sulking and getting an 8min section put in cause I was struggling! After about 3miles in I was the closest to bringing my lunch up I have been in months!! It’s amazing how much slower over the last few weeks I have become, the first week we managed an av 7:15min/mi not coming remotely close to that at the moment.

As I write this it’s Friday night and since weds I haven’t been for a run. I hope to fit something in over the weekend of mid distance. Hopefully 10miles or so just to stretch my legs out. That said it’s hot so that is going to be a challenge!

Sunday is the British 10k and whilst I’m not running it this year I hope all that are enjoy it and that it’s a bit better organised :-) good luck all!

The LONG Ride…

I only started going cycling a few months ago, I have been to spinning classes for over a year but actually getting out on the road is something that I haven’t done in any capacity. In two weeks time Laura’s dad is embarking on the London -> Southend Bike ride, I had planned on joining him but unfortunately the date clashed with a prior engagement so had to pull out. However, I did volunteer to join him with some training rides, an offer that he has taken up on and since that point I have been out with him on a 13miler and 16 miler cycle.

When I moved into the flat the previous owner left a mountain bike in our garage, it was a reasonable one (better than my own one) with suspension etc and when the sun finally came out I decided to take it out for a ride! Unfortunately the gears could do with a service to allow the hardest gears to connect, but I can’t grumble for something that was free :-)

On Saturday I offered my services to Laura’s dad once again and went out on what was to be the final long training session on his run-up to the L->S ride. He had plotted a 40-50mile trip and whilst I thought it would be achievable I was of course a little bit anxious and was worried that I might by more of a hindrance than a help, especially as he was out on a road bike vs my MTB.

We had planned to try to venture into Greenwich via London Cycle Route 1. This goes from Dover through Dartford, where we would pick it up, and heads into Erith before joining the Thames Path all the way into London. Parts of the cycle path were blissful, wide lanes very few foot passengers and flat. However, unfortunately the whole experience had some negatives mainly the lack of signage on parts of the route and also the way that it appears property developers can just put up boarding and flats on the paths providing no alternative stair free route for the cyclist. There was one place in particular, where I wish I stopped to take a photo, that had the green cycle path carry on into the new developments perimeter and disappear under it. To the right there were two flights of stairs, time to do as the numerous signs on route suggested and “Dismount”…

After 24 miles and at about 11ish we made it into Greenwich, stopping for a coke and a cheeky quarter pounder (not the most athletic break I will be the first to admit but we didn’t have the fries :-) ) Re-energised we set back off on our way home following the cycle path again. Heading home on the whole was much easier, we had realised our lesson with the route signs and knew if we didn’t see one after about 50 meters we had probably gone wrong so turned back and tried again! We did manage to stay on the path a bit longer to our disadvantage, after 38miles, still on cycle route 1 we entered a 3 mile gravel and stone path. It was tough for me on my MTB but I can’t imagine how tricky it must have been for Martin on the road bike! To make matters worse, this 3 mile diversion was ultimately one big loop bringing us out about 1/4 mile down the road from where we started!

40 miles into the journey we entered Dartford and had to head up the biggest hill of the day, by this point I was starting to struggle a bit, nothing some energy wouldn’t have fixed but knowing the end was close I pushed on. This was possibly the wrong call as the last 5 miles I was riding on empty and found it reasonably tough. That said my legs weren’t hurting I just didn’t have anything left to give, it actually felt completely different to the feeling I have when running when I just can’t continue…

Anyway – it was a great morning, the sun was out and it was an enjoyable way to spend 5 hours. It did mean that I had to forgo my weekend LSR but I don’t think in the grand scheme of things that matters too much! I do now want a better bike but all in good time, all in good time…

A sunny fun run

Following on from three consecutive days of running I made the most of my free Saturday and the glorious weather to go out for a jog.

Laura was out for the day at an event held by Liz Yelling. After a morning of household DIY involving undercoating 4 doors whilst it was glorious outside, I donned my shorts and grabbed my Oakleys and headed into town.

Dumping my kitbag in Baker St gym I set off towards Regents Park after a lap of the outer circle I headed inwards to try find ‘The Hub’ where Laura was. I failed miserably with that running around the inner inner circle numerous times – eventually after revisiting the same ‘You are here’ maps about 5 times I gave up – tracked back to the outer circle and came in after London Zoo. I wasn’t overly bothered about times or distance today so when in the corner of my eye I saw three Giraffes I got my phone out and snapped away, a rarity for me!!

Plodding onwards I eventually found The Hub then left Regents for Hyde Park. I was trying out my new camelbak waist belt with water carrier so had plenty of fluid with me today which was fortunate as it was so toasty!!

One lap of Hyde Park/Kensington Gardens eventually took it out of me. I struggled today much more than a number of sub 13miles which I have done. I can put this down to the heat and to an extent poor fueling before I started. Whilst I did take on an energy drink I didn’t each much which left me feeling quite weak by the end.

If I’m totally honest though I wasn’t too bothered. I managed a reasonably long run in the heat on the back of a 7/6/4 day meaning in 4 consecutive days I ran just under 30miles injury free.

Spinning day on Monday which I’m looking forward too as always then swim Tuesday, Serps Wednesday…Lets hope the sun stays out so I can possibly get another run in somewhere, maybe Tuesday lunchtime…

Cycling, Swimming, Running & Jogging

…in that order. Since last Wednesdays 2 park run I have been a bit lazy on the running front but have still been reasonably active. On Saturday I booked to visit my sports masseur in the sports clinic Bluewater. Following the 10km just below my knee has been a bit painful and I thought it maybe worth getting it stretched out, before that however I managed to get out on the mountain bike for a 13 mile ride with Laura’s dad. This time he went out on his road bike so the pace was a bit faster and the ride much tougher than the last one. It looked like baring one or two hills my heart rate remained low so a nice little workout. Useful as Monday was spent at Wimbledon so missed out on my spin session!

Tuesday am I managed to fit in a swim session before work a quick visit to baker st fitness first with a gentle warmup on the treadmill, some leg rolls and then into the pool for 30mins of front crawl…

Wednesday is Serpentine running day and it was HOT! Setting off to do the 3 park, sun glasses were determinately at the ready today! We set off with the 8-8:30 pack and as usual went off too fast I think we got through the first in 745 and second in 750, sadly I couldn’t maintain this pace and gradually I got slower. I think the final mile came in at 8:15ish which wasn’t a surprise. By this point I was pretty dehydrated and my mouth was very salty. We still managed to average an 8min/mi pace but just not sustain consistency.

Thursday morning I met up with my colleague at Old St for a little jog up to work. We had worked out the route was completely straight and assuming we started off in the right direction there was no chance of getting lost. After about half a mile I was starting to doubt whether we had indeed gone off the opposite way but fortunately not! Quite a refreshing pace this morning which was nice, also normally two runs back to back is normally an issue for me but today was fine.

Not sure what the weekend has in store for me, but we shall see.

Spin-tastic

Every so often I make a fleeting comment about spinning and it featuring as part of my weekly training if I can fit it in and today was another great session.

Unfortunately, I left my heart rate strap at home so went into the sessions sans technology. I wonder whether this is sometimes for the best as I can’t compare to previous sessions and just have to go for it. Also, I have been very lazy this weekend, no long run or anything sporting – aka a rest weekend! As well as resting I managed an early night last night and woke up this morning feeling pretty good – unusual for a Monday!

Today’s session was cracking, I may not know what my heart rate got too but the puddle around my bike was enough evidence for me to show I had put in the effort needed! Brilliant :-)

On a similar note last week I got out my mountain bike and went for a ride. This is the first bike session I have done since being at school and I was a little anxious – how good would I be. At the end of the ride I was confident that spinning and running has helped massively and the transition to biking (at a leisurely pace) was nothing to be concerned about! The only difficulty I had was being able to get enough resistance from the gears on the bike to stop my legs flying off the pedals! Time to start putting the pennies in the jar for a new bike…eep!

My first ‘proper’ miCoach run

This post is not one to review the unit, that will come in a few weeks time. Whilst I have had the device for at least a month now today’s treadmill run was the first time I really used it for it’s coaching powers.

miCoach offers real time audio coaching allowing sessions to be hooked into the device. The unit revolves around heartrate training (although I have read reviews to suggest pace based training will appear soon) and by specifying heart rate zones you can push your body accordingly. The sessions have audio to tell you to enter the zone and maintain that heart rate for a given duration.

Today I opted for the VO2 test, one that incorporates all zones. At it’s toughest the device wanted me to enter its ‘Red’ zone which is max heart rate for 2mins and at it’s easiest it was running at a pace just above walking. The session is designed to be tough and it sure was, my t-shirt resembled something straight from the washing machine and by the end of the red zone intervals I couldn’t have slowed the machine down any quicker!

I may have to play with the zones a bit though as I’m not sure it’s calibration is ideal – I suppose that’s fair enough considering I didn’t calibrate it! It was good fun though, reminded me of the Nike training tracks they did a while back which offered similar audio coaching.

W10 D1 Interval Run

Having taken yesterday as a well earned rest day (I even skipped spinning!) today I was hoping to be back in full form and legs fully recovered.

Finding only time for a quick lunchtime treadmill session I queued up my ok go interval track and did 30mins covering over 6km. Slightly short on the recommended amount for today but I’m sure that’s not to much of an issue. The bigger problem I had today was a mental one. Once again my brain was questioning what I’m doing but that could just be because it was on a treadmill and following a busy running week last week!

One other thing which I have decided today after opening my gym bag, sadly one of my pairs of trainers will not be held onto for anecdotal purposes as they absolutely stink!!! I put that down to this season being a very wet one and having done a substantial number of puddle running, it’s a shame web scratch and sniff doesn’t exist – although I’d question anyone that actually scratched!!

9miles scheduled for the morning which I will hopefully do early on a local loop. Till then.
